Cyclists should lift weights because structured strength training raises the force you can put through the pedals, helps you hold a more aerodynamic position, and keeps you healthy enough to train consistently. Done in proportion to your power-to-weight goals, it makes you faster and more durable, not heavier and slower. The old idea that riders should avoid the weight room has not held up, and the riders who add strength work properly tend to leave the ones who do not behind.
Where the myth came from
The fear was reasonable on the surface. Cycling rewards a high power-to-weight ratio, especially when the road goes up. If strength training meant slabs of extra muscle, it would be a bad trade. So for years the advice was simple: stay on the bike, keep the legs spinning, and steer clear of heavy lifting.
The turning point, and the idea Supertraining was built on, was integrating heavy strength and conditioning directly with endurance sport rather than treating them as enemies. Once you separate training for strength from training for size, the worry falls apart. You can get a lot stronger with very little change in body weight, because strength and muscle size are not the same adaptation.
What strength training actually does for a rider
Four things, and each one has a clear job on the road.
It raises your maximal strength. Maximal strength is the ceiling on the force your muscles can produce. Raise the ceiling and every hard pedal stroke sits further below your limit, so the same effort feels easier and your top end climbs.
It improves your rate of force development. Rate of force development, or RFD, is how quickly you can produce force. It is what a sprint, a sharp climb, or an attack actually demands. Heavy and explosive strength work sharpens it in a way that steady riding cannot.
It lets you hold a faster position. At speed, air is the biggest force you fight, so a lower, more aerodynamic position matters. Getting low is one thing. Holding it for hours while still making power is a problem of posterior-chain strength, core stability, and mobility. Strength work is what makes a smaller CdA sustainable.
It keeps you durable. Cycling is repetitive and one-sided, and it leaves the same gaps in most riders. Strength and conditioning shores up the weak points, builds resilient tissue, and keeps you off the injury list, which is the thing that lets the training compound over a season.
But will it make me heavy?
This is the question every rider asks, so it deserves a straight answer. No, not when it is programmed for cycling.
Building strength and building size are driven by different training. Strength work uses heavier loads, lower repetitions, and longer rest, and it develops your nervous system as much as your muscles. The result is more force with little extra mass. We also keep the whole plan in proportion to your power-to-weight goals, so the strength goes where it makes you faster, not into bulk you have to carry uphill. Most riders we coach get clearly stronger while their weight barely moves.
How much do you actually need?
Less than you might fear. For most riders, two well-chosen off-bike sessions a week do the heavy lifting, sequenced around your key rides so your legs are fresh when it counts. The exact amount depends on your goals, your event calendar, and how well you recover.
The point is not to add a second sport that leaves you too tired to ride. It is to train the few things that move your riding most, programme them so nothing is wasted, and let the rest go. That is especially true for the time-poor riders we work with, who have a demanding job, a family, and a serious cycling goal, and no spare hours for junk training.
Where to start
Start with an honest baseline. A Performance Assessment looks at your off-bike strength, movement, and position, and reads it through a cycling lens, so your first block of work is already pointed at the things holding you back most. From there you can train in person, follow a periodised online programme, or blend the two around your week.
Whatever route you take, the principles hold: adaptation comes from the right training stimulus, progress comes from progressive overload, and consistency comes from staying healthy. Add strength work properly, and the bike rewards it.
